A typical week, in the middle of the build
An illustration, not a prescription: the right week depends on the one before, on how tired you are and on your schedule.
- MondayRestFull rest. This is when the training takes hold.
- TuesdayIntervals (VO₂max)15 min warm-up, then 5 × 1 000 m at 4:50/km, 2–3 min jog between. 10 min cool-down.
- WednesdayRestRest, or 30–45 min of very easy cycling or swimming.
- ThursdayThreshold15 min warm-up, then 20 min continuous at 5:16/km: comfortably hard. 10 min cool-down.
- FridayRestFull rest. This is when the training takes hold.
- SaturdayEasy run35–45 min easy, at 6:24–7:03/km, conversational. Finish with 6 × 20 s strides, fast but relaxed.
- SundayLong run60–70 min easy, at 6:24–7:03/km.
The four stages of the build
01 · 2 weeks
Base
Mostly easy running, strides and one short threshold session. Volume first, speed later.
02 · 3 weeks
Build
Two quality sessions a week: intervals and threshold. Volume rises in steps, with a lighter week every third or fourth week.
03 · 2 weeks
Specific
Race-pace blocks get longer. This is where you learn to hold race-day pace.
04 · 1 week
Taper
Volume drops by 30–50 %, intensity stays, in shorter doses. Arrive fresh, not rusty.
What makes the difference
- About 80 % of your running time easy. Easy runs done too fast tire you out without making you faster.
- Grow volume in small steps, and plan a lighter week every third or fourth week.
- On race day, start at 5:00/km and no faster: early kilometres run too fast are paid for at the end.
- Sleep and rest days are part of the plan. Pain that changes your stride is a reason to stop, not to push through.
